Stretching Is Not One Question

Stretching can increase range of motion, but performance, flexibility and injury prevention are different goals—and the useful answer depends on dose and timing.

What happened. Modern reviews and an international expert consensus show why opposite claims about stretching can both sound convincing: researchers are often measuring different outcomes.

What it means. Stretching can improve range of motion. It does not reliably prevent all sports injuries, and prolonged static stretching immediately before maximal or explosive work may cause a small short-lived performance reduction.

Risks and impact. The risk is mostly poor matching. A sprinter, a dancer, a rehabilitation patient and someone taking a morning walk do not need the same preparation.

What can be done. Decide what the next activity requires. Use progressive movement to warm up; add brief stretching when extra range is useful; place longer flexibility work away from a maximal effort.

What to watch. Pain, loss of control or a repeated decline in performance matters more than achieving a ritualised position. Rehabilitation questions belong with a qualified clinician.

What happened

Imagine two runners beside the same track. One holds a calf stretch against the fence for two minutes. The other starts with easy jogging, then adds skips and short accelerations. They may both call it warming up, but their bodies are receiving different instructions.

Static stretching holds a muscle-tendon unit near the end of its available range. Dynamic stretching moves repeatedly into and out of range without a long pause. Proprioceptive neuromuscular facilitation, or PNF, combines stretching with muscle contractions.

A 2016 systematic review found small average performance changes when testing occurred soon after stretching. Static stretching was associated with a 3.7% decrease and PNF with a 4.4% decrease, while dynamic stretching was associated with a 1.3% increase. Duration mattered: static stretching for at least 60 seconds per muscle group was linked with a larger average reduction than shorter holds. When dynamic activity followed the stretch, the performance effect was no longer clear.

All three methods increased range of motion for a short period. Separate long-term evidence, covering 77 studies and 186 effect sizes, found that repeated stretch training produced a moderate improvement in range compared with control conditions.

What the evidence supports

The clearest conclusion is that stretching works for range of motion. A 2025 Delphi consensus of 20 researchers from 12 countries recommended it as one available method for acute and long-term flexibility, while noting that resistance exercise, jogging, cycling and other approaches can also increase usable range.

The performance question needs a dose label. The panel advised against prolonged static stretching—more than 60 seconds per muscle—immediately before maximal or explosive contractions in the same muscle group. It did not advise athletes to fear every brief hold. Short static stretches incorporated into a dynamic warm-up, and dynamic stretching itself, were considered unlikely to cause meaningful impairment on average.

The injury claim is weaker. A 2014 meta-analysis included 25 trials, 26,610 participants and 3,464 injuries. Stretching alone did not show a significant overall preventive effect. Programmes involving strength, balance or multiple exercise components performed better, although populations and programmes varied.

The 2025 consensus reached a similar judgement: do not use stretching as an all-purpose injury-prevention strategy. Early evidence may suggest fewer muscle injuries in some settings, but possible trade-offs and a small evidence base prevent a universal promise.

How the story is being framed

The traditional frame says a proper athlete stretches before exercise. It contains a useful truth: many sports demand ranges that ordinary daily movement does not provide, and a familiar routine can help someone prepare. Its weakness is treating ritual as mechanism. Touching your toes does not automatically prepare you to sprint, land or change direction.

The backlash says static stretching “kills performance.” That frame grew from real findings, particularly after longer holds tested almost immediately before forceful work. But it often drops the dose and sequence. The 2016 review found a much smaller average effect below 60 seconds per muscle, and studies that added dynamic activity did not show a clear performance loss.

The injury-prevention frame treats flexibility as insurance. A very restricted range can matter in a particular sport or clinical case, yet stretching alone has not reliably reduced injuries across mixed populations. Strength, balance, training-load progression, sleep, equipment and exposure may matter more.

The flexible-athlete frame treats more range as automatically better. Range is a capacity, not a trophy. Gymnasts and martial artists may need much more of it than distance runners. Usable range also requires control and strength. A joint that moves farther is not necessarily better prepared for force at that position.

These frames are not equally supported. Evidence strongly supports stretching as a way to increase range. It does not support selling it as a universal shield against injury.

The background

Why can one technique produce both more movement and temporarily less force? Part of the answer lies in what changes during a stretch.

An immediate increase in range does not necessarily mean a muscle has become permanently longer. People may tolerate the stretch sensation better, and passive stiffness in the muscle-tendon system can fall. Neural and mechanical changes can alter what the joint permits for minutes after a session.

For an explosive task, some stiffness can help transmit force quickly. A long static hold immediately before a jump or sprint may reduce muscle activation or change the mechanical response enough to produce a modest short-term deficit. A progressive dynamic warm-up does something else: it raises temperature, rehearses the movement and gradually increases speed and force.

Long-term stretching is a training stimulus. Repeated sessions can improve range, although studies differ in technique, frequency, duration and muscle group. The 2024 meta-analysis found static and PNF approaches produced larger range gains than ballistic or dynamic stretching on average. It also found substantial variation between studies, a warning against treating one protocol as exact for everyone.

Injury prevention is harder because injury is not one outcome. A hamstring strain, ankle sprain and stress fracture arise through different pathways. A programme may reduce one kind while leaving another unchanged. Studies also differ in sport, age, training exposure and whether people actually follow the assigned routine.

That is why the useful unit is not “stretching.” It is a defined method, dose, purpose and place in the session.

The deeper story

A warm-up is a bridge. The question is not whether the bridge contains a stretch; it is whether it carries you from the body you brought to the body the activity needs.

Use three questions.

Do you need range right now? If the task requires a position you cannot comfortably reach, a few tolerable stretches can help. The 2025 consensus suggests at least two bouts lasting roughly 5 to 30 seconds when the immediate goal is more range. Stop before pain or loss of control.

Do you need speed or force right now? Begin with easy whole-body movement, then rehearse the specific action with rising intensity. If you include static stretching, keep it brief and follow it with dynamic work. Save prolonged holds for later or for a separate flexibility session.

Are you trying to prevent injury? Do not ask stretching to carry the whole load. Look at progressive training, strength, balance, recovery, technique and the demands of the sport. A previous injury or persistent pain changes the question and deserves individual assessment.

For long-term flexibility, consistency matters more than one heroic session. The evidence supports repeated stretching, but resistance training through a full range can also improve mobility. Choose a method you can perform safely and repeat.

The old argument—stretch or do not stretch—survives because it is simple. Bodies and sports refuse to be that tidy. A useful warm-up is not a loyalty test. It is a sequence with a job.
